The truth about weight loss supplements

The weight loss supplement industry is worth $6.4 billion in the US alone, yet most products have little to no scientific evidence behind them. Unlike prescription medications, supplements are not regulated by the FDA before going to market. This means many products contain unproven ingredients, hidden stimulants, or even banned substances.

However, a handful of supplements do have legitimate scientific backing. This guide separates the effective from the useless, and explains why GLP-1 medications are far more powerful than any supplement.

Supplements with actual evidence

1. Protein powder (whey or plant-based)

Evidence: Strong | Effect: Preserves muscle, increases TEF, reduces hunger

Protein powder is the most effective supplement for weight loss. It provides 20-25g of protein for just 100-120 calories, helping you hit your protein target without excess calories. Whey protein has the highest bioavailability; plant-based options (pea, rice) work well too.

Calculate your protein target with our Protein Calculator and read our Protein Powder Guide.

2. Caffeine

Evidence: Strong | Effect: 3-11% metabolism boost, appetite reduction

Caffeine is the most studied metabolism booster. It increases adrenaline, boosts metabolic rate by 3-11%, and enhances fat oxidation. 100-400mg per day (1-3 cups of coffee) is safe for most adults. Avoid taking caffeine after 2 PM to protect sleep.

3. Green tea extract (EGCG)

Evidence: Moderate | Effect: 4-17% increase in fat burning

EGCG (epigallocatechin gallate) is the main catechin in green tea. Combined with caffeine, it increases fat burning by 4-17%. Studies show 270-600mg EGCG per day is effective. Drinking 2-4 cups of green tea provides similar benefits without supplements.

4. Creatine monohydrate

Evidence: Strong (for muscle) | Effect: Preserves muscle during weight loss

While not a fat burner, creatine is the most proven supplement for preserving muscle during a calorie deficit. 5g per day helps maintain strength and muscle mass, keeping your metabolism high during weight loss. It is safe, well-studied, and inexpensive.

5. Soluble fiber (psyllium, glucomannan)

Evidence: Moderate | Effect: Increases fullness, reduces calorie absorption

Soluble fiber forms a gel in your gut, slowing digestion and increasing fullness. Studies show glucomannan (3g per day) produces 1-2 pounds of additional weight loss over 8 weeks. Psyllium husk (5-10g per day) also improves digestion and blood sugar. Get fiber from food first (vegetables, oats, legumes), supplement if needed.

6. Vitamin D

Evidence: Moderate | Effect: May support weight loss in deficient individuals

Up to 42% of US adults are vitamin D deficient. Studies show that correcting vitamin D deficiency (2000-4000 IU/day) may support weight loss, particularly visceral fat reduction. Get tested before supplementing.

7. Omega-3 fish oil

Evidence: Moderate | Effect: Reduces inflammation, may reduce visceral fat

Omega-3 fatty acids (EPA and DHA) reduce inflammation and are linked to lower visceral fat. Studies show 2-3g per day may support fat loss, especially in people with metabolic syndrome. Eat fatty fish 2-3 times per week or take a high-quality fish oil supplement.

Supplements with weak or no evidence

Garcinia cambogia

Once heavily marketed as a miracle fat burner. Multiple studies show no significant weight loss beyond placebo. Save your money.

Raspberry ketones

Marketed as a fat burner. The only studies showing effectiveness were in test tubes or mice at enormous doses. No human evidence.

CLA (conjugated linoleic acid)

Shows modest fat loss in some studies (0.2 lb/week), but results are inconsistent and it may increase inflammation. Not worth the cost.

Forskolin

Limited evidence. One study showed 1.5 lb more weight loss than placebo over 12 weeks. Not impressive.

Bitter orange extract (synephrine)

A stimulant similar to ephedrine (which is banned). May increase heart rate and blood pressure. Safety concerns outweigh modest benefits.

Supplements to avoid (safety concerns)

  • Ephedra/ephedrine: Banned by FDA — caused heart attacks and strokes
  • DMHA: Banned stimulant still found in some pre-workouts
  • OxyElite Pro and similar: Linked to liver failure and hepatitis
  • Hydroxycut (original formula): Linked to liver damage, reformulated
  • DNP: Extremely dangerous fat burner, linked to deaths
  • Any product with "proprietary blend": Hides ingredient amounts

How to choose quality supplements

  • Look for third-party testing: NSF, USP, or Informed Sport certifications
  • Avoid proprietary blends — you should know exact ingredient amounts
  • Choose brands that publish lab results (Labdoor, ConsumerLab tested)
  • Avoid products with exaggerated claims ("lose 30 lb in 30 days")
  • Check for FDA warning letters on the brand
  • Buy from reputable retailers, not sketchy websites
  • Consult a healthcare provider before starting any supplement

Supplements vs. GLP-1 medications: the reality

Here is how the best supplements compare to GLP-1 medications:

  • Best supplements: 1-3% additional weight loss over 8-12 weeks
  • GLP-1 medications: 15-22% body weight loss in 6-12 months

GLP-1 medications are 5-10 times more effective than the best supplements. They are FDA-approved, clinically tested, and work by reducing appetite and improving metabolic function — not by stimulant effects that fade with tolerance.

Stop wasting money on supplements

GLP-1 medications are 5-10x more effective. Check if you qualify for treatment.

The only supplement stack you need

If you want to supplement effectively while losing weight:

  • Protein powder: 1-2 scoops daily to hit protein target
  • Creatine: 5g daily to preserve muscle
  • Caffeine: 1-2 cups of coffee or 100-200mg before workouts
  • Multivitamin: To cover nutrient gaps during calorie restriction
  • Vitamin D: 2000-4000 IU if deficient
  • Omega-3: 2-3g daily if you don't eat fish

Total cost: $30-50/month. This stack supports muscle preservation, metabolism, and overall health during weight loss. Combine with a calorie deficit from our Calorie Deficit Calculator.

The bottom line

Most weight loss supplements are a waste of money. The only ones with real evidence are protein powder, caffeine, green tea extract, creatine, and soluble fiber — and even these produce modest effects (1-3% additional weight loss). For significant weight loss, GLP-1 medications are 5-10 times more effective than any supplement, producing 15-22% body weight loss in clinical trials. If you are going to spend money on weight loss, invest in medical treatment rather than unregulated supplements.
